250m / 2 minute rest 500m / 2 minute rest 750m / 2 minute rest 1000m / 2 minute rest 750m / 2 minute rest 500m / 2 minute rest 250m / 2 minute rest

30 minute madnes 30 minutes at race pace then 90 minutes rest repeated 3 times. Try and get within 100m of your previous distance.
